How sleep cycles work

Sleep is not one long block. Through the night your brain moves through cycles of light sleep, deep sleep and REM (dream) sleep. One full cycle takes roughly 90 minutes, a bit shorter or longer from person to person, and most adults go through 4 to 6 cycles a night.

If your alarm goes off during deep sleep, you wake up groggy and heavy. If it goes off near the end of a cycle, when sleep is lighter, getting up feels much easier. That is the whole idea behind a sleep calculator: line up your alarm with the end of a cycle.

The calculator also adds the time it takes to fall asleep. For most people that is about 10 to 20 minutes, so it uses 15 minutes by default. If you fall asleep faster or slower, change it in the tool.

These bedtimes already include 15 minutes to fall asleep. Pick 5 or 6 cycles if you can. 4 cycles works for a short night, but not every night.

How much sleep do you need by age?

The US Centers for Disease Control and Prevention (CDC), based on guidance from the American Academy of Sleep Medicine, recommends:

Power naps: how long should a nap be?

  • 10 to 20 minutes: a power nap. You stay in light sleep and wake up alert.
  • About 90 minutes: one full cycle. Good when you slept badly the night before, but plan it early in the afternoon.
  • 30 to 60 minutes: the tricky middle. You may wake up from deep sleep and feel worse for a while.

Late or long naps can make it harder to fall asleep at night, so keep them short and before late afternoon.

Tips to fall asleep on time

  • Get up at the same time every day, weekends too. Your body clock likes routine more than anything else.
  • Get daylight in the morning. Ten minutes of outdoor light helps set your body clock.
  • Cut caffeine in the afternoon. Tea, coffee and cola can keep you awake for hours after the last cup.
  • Put the phone away 30 to 60 minutes before bed. Late night scrolling pushes sleep later.
  • Keep the room dark, quiet and cool.

When to see a doctor

A sleep calculator helps you time your sleep. It cannot fix a sleep problem. Talk to a doctor if you often lie awake for a long time, wake up tired even after 7 to 9 hours, snore loudly or stop breathing in your sleep, or feel very sleepy during the day. What time should I go to bed if I wake up at 6 AM?

Try to fall asleep by 9:00 PM (6 cycles) or 10:30 PM (5 cycles). Counting 15 minutes to fall asleep, that means going to bed at about 8:45 PM or 10:15 PM.

How long is one sleep cycle?

About 90 minutes on average. Real cycles vary from roughly 80 to 120 minutes, which is why the calculator gives a few options rather than one exact time.

Is it better to sleep 6 hours or 7.5 hours?

7.5 hours. Both end at the close of a cycle, but adults need 7 or more hours, so 6 hours leaves you short. Use 6 hours only for the odd short night.

Does a sleep calculator really work?

It is a helpful guide, not an exact science. Many people do feel fresher when their alarm matches the end of a cycle, but the biggest gains come from a regular schedule and enough total sleep.

How long should a power nap be?

10 to 20 minutes. That keeps you in light sleep so you get up alert. If you have more time, a full 90 minute cycle also works.
